Exercises:
- Squat (15-20)
- Pull-ups (8-12)
- Pushups (8-12)
- Bodyweight Rowing (8-12)
- Dips (8-12)
- Lying Leg Raises (15-20)
Important:
Each exercise consists of 3 sentences.
Ideally, you train every two days, i.e. 3-4 times a week.
The rest time between the sets / exercises should be between 60-90 seconds.
If you are not within the number of repetitions for an exercise, you should switch to another variation of this exercise. E.g. you can only do four push-ups? Then use a Theraband, for example, which you can tie around your arms and clamp behind your back.

If you are looking for an easier or more difficult variant for a certain exercise, you can also ask us in the comments, we usually answer within a few days 🙂If you feel that the overall plan is too much to start with, you can also start with 2 sets per exercise and then increase step by step to 3 sets.

Exercises - Training Day A:
- Squat (15-20)
- Pushups (8-12)
- Dips (8-12)
- Pike Pushups (8-12)
- Planking (2-3 min)
Exercises - Training Day B:
- Squat (15-20)
- Pull-ups (8-12)
- Bodyweight Rowing (8-12)
- Chin Ups (8-12)
- Hanging leg raises (15-20)
Important:
Each exercise consists of 3 sentences.
Ideally, you train 4-5 times a week in the following order: day A / day B / break day / day A / day B / break day ... etc.
The rest time between the sets / exercises should be between 60-90 seconds.
If you are above the number of repetitions in an exercise, then switch to a more difficult variant. e.g. Can you already do 15 pull-ups per set? Then try Muscle Ups 😉
